Sleep inertia: why the first ten minutes of the day feel impossible

There is a name for the state you are in when you reach for the snooze button. It is not laziness and it is not a character flaw. It is a measurable, well-studied period of impaired brain function called sleep inertia, and once you know its shape, most of the standard advice about mornings starts to look like it was written by someone who had never experienced it.

What it is

Sleep researchers Patricia Tassi and Alain Muzet defined sleep inertia in 2000 as the transitional state between sleep and waking, marked by impaired performance, reduced vigilance and a strong desire to go back to sleep [1]. A 2019 review by Cassie Hilditch and Andrew McHill describes it more plainly as "the grogginess felt upon awakening", and lists what it does to you: slower reaction times, worse memory, poorer judgement, and a general reduction in the ability to think clearly, all of which fade as the minutes pass [2].

This is not the same as being tired. You can be well rested and still have sleep inertia; it happens after a full night's sleep as reliably as after a nap. It is the brain's boot sequence, and for the first part of it you are running on very little.

How long it lasts

Longer than you would like. In a study at Brigham and Women's Hospital, Megan Jewett and colleagues woke people after a full eight hours in bed and tested them repeatedly across the next four hours. Both subjective alertness and cognitive performance recovered along a curve: steep at first, then flattening, and not close to their daytime level until two to four hours after waking [3]. Alertness recovered faster than thinking did. The worst of it is the first fifteen to thirty minutes, which is the exact window in which you are deciding whether to get up.

The decision to snooze is made by the least capable version of you that exists all day.

What makes it worse

Hilditch and McHill's review pulls together the factors that deepen and lengthen sleep inertia [2]:

Put those together and you have the classic bad Monday: too little sleep, an alarm earlier than your body expected, and a wake-up from the deepest part of the cycle. No amount of resolve was going to win that one.

What actually shortens it

Light. Your body clock sets itself by light, and most of us live in a version of daylight that is dim in the morning and bright at night. Kenneth Wright's team at the University of Colorado sent people camping for a week with no electric light and found their internal clocks shifted about two hours earlier. Crucially, the biological night, measured by melatonin, ended before they woke rather than after, which the authors suggest is why mornings in the modern environment feel so foggy: by the clock's reckoning, you are being woken in the middle of the night [5]. Opening the curtains or stepping outside in the first ten minutes is the cheapest countermeasure there is.

Caffeine. Hans Van Dongen and colleagues showed that caffeine eliminated the drop in vigilance caused by sleep inertia in their study participants [4]. The morning coffee is not just ritual. The catch is that it takes time to act, so it helps the second half hour more than the first minute.

Movement and time. The direct evidence that exercise shortens inertia is thinner than the evidence for light and caffeine, and we will say so. But the physiology points the right way: standing, walking and a short burst of effort raise heart rate and core temperature, both of which track with alertness, and every minute upright is a minute further along the recovery curve. In practice, the wake-up methods that work all share this: they get the body moving before the mind is asked to decide anything.

What about snoozing?

Here the research is genuinely split, and it is worth being honest about it. Tina Sundelin's group at Stockholm University let habitual snoozers snooze for thirty minutes and compared them with the same people woken abruptly. The snoozers lost about six minutes of sleep, were no worse on mood, cortisol or sleepiness, and did slightly better on cognitive tests immediately after waking [6]. Snoozing, in their words, is not losing.

Rebecca Robbins' analysis of three million nights tells the other half. Snooze was pressed on 56% of mornings, heavy snoozers lost around twenty minutes a day, and the sleep in between alarms was fragmented and light [7]. The point is not that six or twenty minutes will ruin you. It is that snoozing is a decision made inside sleep inertia, and the most common way it ends is not with a gentler wake-up but with going back to sleep altogether.

What this means for how you wake up

If the first minutes after the alarm are the worst-judgement window of your day, the design principle writes itself: do not put a decision there. Decide the night before. Make the first thing you do physical and short, so that by the time it is done the curve has moved on without you having to think. Get light on your face while you do it. Have the coffee after, not instead.

That is the whole idea behind First Light. The alarm does not ask whether you would like to get up. It asks for the mission you set last night, it keeps coming back until the mission is done, and the mission is something you cannot do from under a duvet: a few hundred steps, thirty seconds of push-ups, a photo of your journal and a timer. By the time it is finished, so is the fog.

Questions people ask

How long does sleep inertia last?

The steepest recovery is in the first fifteen to thirty minutes, but measured alertness and performance keep improving for two to four hours after waking, even after a full night's sleep. The first few minutes are the worst of the day.

Is sleep inertia worse when I wake from deep sleep?

Yes. Waking from slow-wave sleep, waking after too little sleep, and waking near the low point of your body clock in the early hours all make it heavier and longer.

Does snoozing make sleep inertia better or worse?

The evidence cuts both ways. A 2024 study found habitual snoozers who snoozed for thirty minutes were no worse off on mood, cortisol or sleepiness, and slightly better on cognitive tests at waking than when woken abruptly. A 2025 analysis of three million nights found snoozing costs around twenty minutes a day of fragmented, light sleep. The practical problem is that snoozing often ends with going back to sleep entirely.

What is the fastest way to shake it?

Light, movement and time. Open the curtains or get outside within minutes, do something physical for a couple of minutes, and accept that judgement will be poor for a while, so avoid decisions in that window, including the decision about whether to get up.
